4-7-8 Breathing for Sleep | A Short Guided Exercise to Slow Down

When your mind and body feel keyed up at bedtime, sometimes it helps to have something simple to come back to. In this short guided episode, I’ll walk you through the 4-7-8 breathing exercise, a paced breathing practice that can help you slow things down and shift your attention away from racing thoughts, worry, and the pressure to sleep. In this exercise, we’ll: Breathe in gently for a count of 4Hold for a count of 7Exhale slowly for a count of 8Repeat the pattern together without trying to force relaxation or sleepThe point isn’t to use breathing as another way to make yourself sleep. Think of it as a way to pause, soften some of the effort, and give your mind something steady to return to. You can use this before bed, after waking during the night, or anytime you notice yourself feeling tense or overwhelmed. If the counting or breath holds feel uncomfortable, you can shorten them or simply return to slow, easy breathing. Menopause, Insomnia, and Why Trying Harder to Sleep Can Backfire with Sharon Pendlington

In this episode of Why Can’t I Sleep?, I’m joined by Sharon Pendlington, a menopause and nervous system specialist, to talk about why sleep can become so much harder during perimenopause and menopause. Sharon shares her own experience with years of disrupted sleep, brain fog, memory changes, and the fear that can build when sleep starts to feel unpredictable. We also talk about one of the biggest ironies of insomnia: the harder you try to force sleep, the more alert and frustrated you can become. We cover menopause-related sleep changes, stress and arousal, mindfulness, self-compassion, middle-of-the-night wakefulness, and the difference between getting meaningful support and constantly searching for the next sleep fix. If you’re dealing with menopause, insomnia, sleep anxiety, or that exhausted-but-wired feeling, this conversation offers a gentler way of understanding what may be happening. About Sharon:Sharon Pendlington supports women through menopause with a focus on nervous system regulation, mindfulness, and practical strategies for managing stress and sleep. Leaves on the Stream: A Mindfulness Exercise for Busy Minds at Bedtime

Your thoughts don't need permission to show up at bedtime - worries, to-do lists, replays of the day - but you don't have to grab onto every single one. This episode offers a gentle visualization technique that helps you change your relationship with nighttime thinking instead of trying to force your mind to go blank. In this guided Leaves on the Stream exercise, we'll: Stop wrestling with your thoughts and practice letting them float by insteadUse a simple stream visualization to create distance from anxious or racing thoughtsRelease the exhausting effort of trying to "clear your mind" (which backfires anyway)Build your ability to observe thoughts without getting hooked by themThis technique isn't about stopping thoughts from coming - it's about changing how you respond when they do. By imagining your thoughts as leaves drifting down a stream, you're teaching your mind that not every thought requires action or analysis. Even if your mind stays busy, you're still practicing a skill that weakens the anxiety-insomnia cycle over time. Perfect for those nights when your brain won't shut off and the harder you try not to think, the louder everything gets. No thought-stopping required - just gentle noticing and letting go. 5-4-3-2-1: Taking the Pressure Off Sleep Through Sensory Grounding

The harder you try to sleep, the more awake you become. So what you do instead? This episode offers a gentle sensory grounding technique that takes the pressure off falling asleep and helps you feel anchored in the present moment instead of lost in tomorrow's worries or mental noise. In this guided 5-4-3-2-1 exercise, we'll: Stop fighting with sleep and give your mind something else to focus onUse your five senses to feel grounded in your body and bedroomRelease the exhausting effort of "trying" to sleep (which never works anyway)Create a sense of calm presence without forcing relaxation This technique isn't about making sleep happen - it's about creating conditions where sleep can find you. By systematically noticing what you can see, feel, hear, smell, and taste, you're giving your nervous system permission to stop treating bedtime like an emergency. Even if sleep doesn't come immediately, you're still giving yourself valuable rest and breaking the anxiety-insomnia cycle. Perfect for those nights when the pressure to fall asleep is actually what's keeping you awake. No forced relaxation required - just gentle noticing.
