The 3-Minute Leader - Episode 09 - Responding vs. Reacting: The S.T.O.P. Protocol

Ever reacted to an email, a comment, or an interruption — and regretted it moments later?   👉 Under pressure, our reactions can become automatic. We respond too quickly, say something we didn't intend, or let frustration drive our decisions.   But there's a simple way to interrupt that pattern.   In Episode 09 of The 3-Minute Leader, discover the S.T.O.P. Protocol, a four-step mindfulness technique designed to help you pause, regulate your emotions, and respond with greater clarity and intention.   THE FOUR STEPS   S — STOP Interrupt whatever you're about to say or do. Pause before acting on your first impulse.   T — TAKE A BREATH Take three slow breaths through your nose: five seconds in, five seconds out. Use your breathing to anchor your attention.   O — OBSERVE Turn your attention inward without judgment. What am I telling myself? What am I feeling? Am I actually in danger? Notice what's happening rather than immediately reacting to it.   P — PROCEED Ask yourself: What's the most appropriate response right now? What do I actually need? What choice aligns with what matters to me? Then act with clarity and intention.   WHY IT MATTERS FOR LEADERS Leadership regularly involves difficult conversations, unexpected criticism, high-stakes decisions, and emotionally charged situations.   Four steps. Under a minute. A more intentional response.     THE 3-MINUTE LEADER Neuro Tools to Lead Under Pressure. One practical, science-informed tool every Wednesday, in under three minutes. The 3-Minute Leader - Episode 08 - Finding Calm Under Pressure: Name It to Tame It

What if one word could help you regain your composure under pressure? When frustration, anxiety, or irritation rises, many leaders instinctively suppress those feelings and push forward. But there's a simple alternative: name what you're feeling. In this episode of The 3-Minute Leader, I introduce affect labeling, a neuroscience-informed technique sometimes described as Name It to Tame It. Research led by Matthew Lieberman at UCLA has explored how putting emotions into words can influence brain activity associated with emotional processing and regulation. THE 10-SECOND PRACTICE Step 1 — Pause When you notice pressure or frustration rising, stop before reacting. Take a slow breath and create a moment of space. Step 2 — Find the word Ask yourself: What am I actually feeling right now? Be specific. Rather than simply saying "I'm stressed," try identifying the underlying emotion. Frustrated? Anxious? Disappointed? Ashamed? Overwhelmed? Step 3 — Name it Silently name the emotion. Then take another slow breath, allowing your exhale to be longer than your inhale. Notice whether anything shifts. WHY IT MATTERS Putting emotions into words may help reduce emotional reactivity and support more deliberate responses. For leaders, this can be particularly useful before difficult conversations, important decisions, or moments of conflict. The objective isn't to eliminate emotions. It's to recognize them before they automatically shape your response. A small tool. One precise word. A few seconds of awareness. THE 3-MINUTE LEADER One tool a week. Under three minutes. Making Better Decisions Under Pressure: Where Emotion Meets Reason - The 3-Minute Leader - Episode 07

Emotions are not the enemy of good decisions. Most leaders have been trained to keep emotions out of important decisions — to be rational, objective and analytical. But good decision-making isn’t necessarily about choosing between emotion and reason. It’s about learning to integrate both. In this episode of The 3-Minute Leader, I guide you through a simple 30-second, three-step protocol to use when you’re about to react, make a hasty decision, or face an important choice. Step 1 — Pause Stop what you’re doing. Create a small gap between the trigger and your response. Step 2 — Feel Take three slow breaths through your nose and bring your attention to your body. Ask yourself: What am I feeling right now? Where in my body do I feel it? Don’t analyze it. Just locate and observe the sensation. Step 3 — Decide On your final exhale, ask: What do I actually want to happen here? What is the most important thing to me right now? Then respond or decide from that place. The work of neuroscientist Antonio Damasio helped demonstrate the importance of emotional signals in decision-making. His concept of somatic markers describes how bodily and emotional signals can contribute to the choices we make. For leaders, the objective isn’t to eliminate emotion. It’s to learn to listen to it. Stop. Ground yourself. Feel your body. Then decide. Where emotion meets reason. THE 3-MINUTE LEADER One tool a week. Under three minutes. Built for people who lead under pressure. The 3-Minute Leader #06 - Public Speaking Under Pressure: How to Regulate Your Nervous System

When you speak under pressure, people don’t just hear your words. They also read your state. Your breathing, vocal tone, pace, facial expressions and level of tension all contribute to how you show up in front of a group. In this episode of The 3-Minute Leader, we practice a simple technique you can use before and during a presentation, difficult meeting, negotiation or high-pressure conversation. The principle is simple: ·      Breathe in through your nose before you begin speaking. ·      Then speak naturally on the exhale. ·      When you run out of air, stop. ·      Pause. ·      Inhale through your nose again. ·      Then resume speaking. Rather than rushing to fill every silence, allow your breathing to help determine the pace of your speech. Notice what changes. Your pace. Your voice. Your body. Your level of tension. You may find yourself speaking more deliberately and feeling more grounded. And for leaders, there is another important dimension: your physiological and emotional state can influence the dynamics of the group around you. That is why this episode ends with a simple principle: Regulate first. Then lead THE 3-MINUTE LEADER One tool a week. Under three minutes. Built for people who lead under pressure. The 3-Minute Leader #05 - Arrive Before You Enter: A 30-Second Reset

Before you walk into the room, make sure you’ve actually arrived. What you bring into an important meeting isn’t just your slides, your arguments or your title. You also bring your physiological state. In this episode of The 3-Minute Leader, I guide you through a simple 30-second breathing reset you can use immediately before a high-stakes meeting, presentation, decision or difficult conversation. The technique is known as the physiological sigh: First: inhale slowly through your nose, filling your lungs about two-thirds of the way. Then: pause briefly and take a second short sip of air through the nose to top off the lungs. Finally: exhale long and slowly through the mouth.Repeat three times. On the final exhale, let your shoulders drop. Then notice what has shifted. Controlled breathing techniques including cyclic sighing have been studied for their effects on physiological arousal and mood. But the practical idea here is even simpler: Use those few seconds to interrupt the state you’re carrying from one situation into the next. Try it in the elevator. In the car park. In the corridor. Before the boardroom. 30 seconds. Three sighs. Then enter with intention, not on autopilot. THE 3-MINUTE LEADER One tool a week. Under three minutes. Built for people who lead under pressure. You Can't Think Your Way Out of Stress (But You Can Breathe Your Way Out) - Episode 04 of The 3-Minute Leader

You've told yourself to calm down. It didn't work. Why? Because when your nervous system is activated, thinking about relaxation is not enough to change how you feel. In this episode of The 3-Minute Leader, I guide you through a simple breathing exercise that can help you regulate your physiological response to stress. The principle is simple: make your exhale longer than your inhale. THE 4–6 BREATHING RESET Inhale gently through your nose for 4 seconds. Exhale slowly through your nose or mouth for 6 seconds, or up to 8 seconds if comfortable. Repeat for three cycles. As you breathe, pay attention to the physical sensations of your breath. Don't rush the exhale or force the rhythm. Slow breathing with a longer exhale can support relaxation and help you reduce physiological arousal. Use this simple practice before an important decision, a difficult conversation or whenever you feel stress building. THE 3-MINUTE LEADER One tool a week. Under three minutes. Remaining Calm and Alert: The Breathing Protocol of Navy SEALs - Episode 03 of The 3-Minute Leader

How do you calm yourself under pressure without losing the alertness you need to perform? Before a high-stakes presentation, most leaders prepare their content. Far fewer prepare their nervous system and their breathing. In this episode of The 3-Minute Leader, I guide you through Box Breathing, also known as tactical breathing - used by the Navy SEALs during high pressure operations. The protocol consists of four equal phases: Inhale — 4 seconds. Hold — 4 seconds. Exhale — 4 seconds. Hold empty — 4 seconds. Then repeat. The count can also be 5 or 6 seconds if that feels comfortable. The important element in this protocol is keeping the four phases approximately equal. In the episode, we practice three complete cycles together. The objective is not simply to relax. It is to find a useful performance state in which you can remain calm and alert simultaneously. Try 3 to 5 cycles before your next high-pressure situation: Before entering the boardroom. Before walking on stage. Before an important presentation. Or whenever you need to reduce pressure while maintaining focus and alertness. Calm. Alert. Ready to perform. THE 3-MINUTE LEADER One tool a week. Under three minutes. Deciding Under Pressure: A 90-Second Protocol - Episode 02 of The 3-Minute Leader

Most leaders don’t fail because they lack intelligence. They fail because they decide too fast — confusing speed with importance. Under pressure, our sense of urgency can take over, making it harder to separate what we actually know from what we assume. In this episode of The 3-Minute Leader, I guide you through a practical 90-second, three-step protocol for making better decisions under pressure. Step 1: Take an anchor breath. Inhale for 4 seconds and exhale for 6. Step 2: Check your body. Notice where you’re holding tension — jaw, shoulders, chest — and name what you feel in one precise word. Step 3: Ask yourself three questions. What do I actually know about this situation — and what am I assuming?Would I decide differently with ten more minutes? If yes, take the time. What is the most important outcome for me right now? Then let the answers come. And decide. The protocol combines breathing, awareness of physical and emotional signals, and deliberate questioning to create space between pressure and action. The episode frames these steps as ways of calming physiological activation and re-engaging strategic thinking. 90 seconds. Not every decision can wait. But every decision benefits from a more balanced brain. THE 3-MINUTE LEADER One tool a week. Under three minutes. Built for people who lead under pressure. The Leader’s Paradox: Why IQ Drops When You Need It Most (and How to Reset)

The higher the pressure, the more your judgment matters — and the more pressure can degrade it. That is the Leader’s Paradox. When acute stress rises, the brain systems involved in judgment, strategic thinking, reasoning and impulse control can become less effective. In this first episode of The 3-Minute Leader, I guide you through a simple breathing reset you can use before an important decision, difficult conversation, presentation or other high-stakes moment. The protocol: First, check in with your breathing without trying to change it. Then inhale slowly through the nose and take a second short sip of air to top off the lungs. Follow with a long, slow exhale through the mouth. Repeat three times. On the final exhale, let your shoulders drop and your jaw unclench. The goal isn’t to eliminate pressure. It is to reduce physiological activation and give yourself a better chance of responding with clarity rather than reacting automatically. Three breaths. About 30 seconds. Next time something important is on the line: breathe first. Then act. THE 3-MINUTE LEADER One tool a week. Under three minutes. Built for people who lead under pressure.
