    3 Minutes a Day Linked to 49% Lower CVD Mortality

    What if improving your long-term health didn’t require an hour at the gym — or even a formal workout? A large study published in Nature Medicine (see the reference below) suggests that just a few 1–2 minute bursts of vigorous activity during everyday life may be associated with surprisingly large health benefits. 🚶‍♀️⚡ Think: walking very fast for a minute, climbing stairs quickly, carrying heavy shopping bags, or briefly increasing your effort during everyday activities. And the results were striking. 🔬 What did the researchers study? Researchers analyzed 25,241 UK Biobank participants who reported doing no regular leisure-time exercise. Their average age was about 62. Instead of relying only on questionnaires, participants wore activity trackers that allowed researchers to identify very short bursts of vigorous movement during daily life. They were then followed for an average of 6.9 years. Here are the two findings that caught our attention. 1️⃣ Three short bursts a day were associated with 38%–40% lower all-cause and cancer mortality Participants doing around three bouts per day, typically lasting only 1–2 minutes each, had: 👉 38%–40% lower risk of all-cause and cancer mortality compared with people who did no VILPA (common name for these short bursts of exercise). It does suggest something important: Very small amounts of vigorous movement may matter much more than many people assume. The researchers also found that the relationship between VILPA and mortality was generally dose-responsive — more activity tended to be associated with progressively lower risk. 2️⃣ The cardiovascular association was even stronger: 48%–49% lower mortality ❤️ Perhaps the most impressive result involved cardiovascular disease. People performing around three brief VILPA bouts per day had approximately: ❤️ 49% lower risk of cardiovascular mortality compared with people doing none. And these weren’t necessarily workouts. VILPA can simply mean making normal activities temporarily harder — for example: 🪜 climbing stairs quickly🚶 walking uphill at a fast pace🏃 accelerating your walk for a minute🛍️ carrying groceries briskly🚴 pushing harder briefly while cycling or commuting This makes the concept particularly interesting for people who struggle to find time or motivation for conventional exercise. ⏱️ How much do you actually need? Interestingly, the study’s median total VILPA duration was only about 4.4 minutes per day. That level was associated with: 🔹 26%–30% lower all-cause and cancer mortality risk🔹 32%–34% lower cardiovascular mortality risk The especially large 38%–40% and 48%–49% reductions highlighted above were associated with the frequency of roughly three separate short bouts per day, rather than simply accumulating a particular number of minutes. So one practical lesson may be: Don’t just move more — occasionally move harder. 🚶 How to introduce VILPA into everyday life You don’t necessarily need to schedule another workout. Try attaching brief bursts of effort to things you already do. ⚡ Option 1: The 3 × 1–2 minute approach Choose three moments during your day and increase your effort for about one or two minutes. For example: Morning: walk quickly uphill or climb stairs. Afternoon: accelerate during your normal walk until you’re breathing noticeably harder. Evening: add another fast walking, stair-climbing or similar short burst. That’s it.     10 Minutes of HRV Breathing a Day: 29% Less Cortisol

    Anxiety does not exist only in your thoughts. 😟 When stress and worry continue for long periods, the body may remain in a heightened state of alert. Breathing, heart rhythm, the nervous system and production of the stress hormone cortisol can all be affected. A randomized controlled study published in PLOS ONE suggests that a structured stress-management program—including slow breathing with heart rate variability biofeedback—may help reduce this biological stress response. The key results were impressive: 👉 Participants practised HRV biofeedback breathing for an average of 66.5 minutes per week, equal to about 9.5 minutes per day. 👉 After eight weeks, their average daily cortisol output fell by approximately 29%. 👉 Resting HRV also improved, suggesting better regulation of the autonomic nervous system. Here are the three main lessons from the research—and how to apply them in everyday life. What did the study involve? The study included 60 adults aged 18–60 with mild to moderate symptoms of anxiety or depression. Half completed an eight-week program combining: 🫁 Slow diaphragmatic breathing at approximately six breaths per minute, guided by HRV biofeedback 🧠 Cognitive techniques for reframing stressful situations The control group received general stress-management education and the same amount of group contact, but without the structured breathing, cognitive and emotional exercises. Researchers measured salivary cortisol throughout the day, hair cortisol, HRV and other nervous-system markers. 1. Regular stress-reduction practice may lower daily cortisol Cortisol is essential for waking up, responding to challenges and mobilizing energy. However, chronic psychological stress may repeatedly activate the body’s HPA axis, keeping cortisol exposure higher than necessary and leaving the body feeling constantly “switched on.” ⚡ At the start of the study, average daily cortisol output in the intervention group was 129.35 nmol/L·h. After eight weeks, it had fallen to 91.35 nmol/L·h. That is a reduction of approximately 29%. Cortisol also fell in the control group, but by around 12%. After adjustment, the intervention produced a 20% greater reduction relative to the control condition. The cortisol awakening response also improved, showing a 37.2% lower ratio of change relative to the control group at the end of the program. What this means in everyday life Stress management is not always about removing every stressful event. It may be about training the body to return more efficiently from a state of alert to a state of recovery. In the study, participants repeated their practices consistently for eight weeks. Small daily habits may therefore be more useful than occasional long sessions. 🌱 2. HRV biofeedback breathing trains the body’s “braking system” Heart rate variability describes the small differences in time between consecutive heartbeats. During stress or anxiety, the sympathetic “fight or flight” system may become more dominant. Breathing often becomes faster and shallower, even when the threat is only an email, meeting or worrying thought. Slow breathing at approximately six breaths per minute can strengthen the relationship between breathing and heart rhythm. HRV biofeedback lets you observe this response and adjust your breathing accordingly. In the study, resting RMSSD—a common HRV measurement—increased by 5.52 milliseconds more in the intervention group than in the control group. Another HRV measure associated with parasympathetic activity also improved. This suggests that participants were not simply reporting that they felt calmer. Their nervous-system regulation was also changing. 3. The effects may extend beyond temporary relaxation Many breathing exercises help people feel calmer for a few minutes. 😌 This study suggests that regular practice may also influence longer-term stress exposure. Compared with the control group, hair cortisol showed: 👉 A 13.3% lower ratio of change at the end of the eight-week program 👉 An 18.2% lower ratio of change in the sample collected at the six-month follow-up The intervention also reduced salivary alpha-amylase, a marker associated with sympathetic nervous-system activity, by approximately 12.2% more than the control condition. Together, these findings suggest that repeated stress-regulation practice may gradually influence how strongly the body’s stress systems operate throughout everyday life.     This Exercise Combination Lowers Blood Pressure the Most

    Walking, strength training, yoga, isometric exercise or HIIT—which one is best for lowering blood pressure? A major new study published in the Journal of the American Heart Association offers a surprisingly clear answer: 👉 The most effective approach may be to combine different types of exercise rather than relying on only one. Researchers analyzed 105 randomized controlled trials involving 6,734 adults with elevated blood pressure or diagnosed hypertension. Participants ranged in age from approximately 20 to 76 years. The researchers compared aerobic exercise, resistance training, isometric exercise, combined training, high-intensity interval training, yoga and tai chi. Here are the three most important conclusions—and how you can use them in everyday life. 1. Combining cardio and strength training may produce the largest blood pressure reduction 🏃‍♀️🏋️ The strongest overall results were seen with combined training, which included both aerobic and resistance exercise. Compared with inactive control groups, combined training was associated with average reductions of approximately: * 12.1 mmHg in systolic blood pressure * 6.2 mmHg in diastolic blood pressure High-intensity interval training, or HIIT, ranked closely behind, with estimated reductions of: * 11.0 mmHg systolic * 6.4 mmHg diastolic These are substantial changes. However, they are average statistical estimates across many different studies—not a guarantee that every person will experience the same result. Why might combined training work so well? Aerobic activities such as brisk walking, cycling and jogging train the heart and improve the body’s ability to deliver oxygen. Resistance exercises such as squats, wall sits, handgrip exercises and strength training challenge the muscles and blood vessels in a different way. By combining the two, you may improve: ❤️ Cardiovascular fitness🩸 Blood-vessel function💪 Muscular strength⚡ Insulin sensitivity🧠 The body’s response to stress The researchers suggest that combining aerobic and resistance stimuli may improve both cardiovascular fitness and the ability of blood vessels to adapt to changing demands. A simple way to apply this finding Do not make every workout identical. Try combining: * Brisk walking or cycling three to four times per week * Two short strength or isometric sessions * An occasional faster interval session, when appropriate for your health and fitness You do not necessarily need a gym. Bodyweight squats, wall sits, planks, calf raises and handgrip exercises can all be performed at home. 2. More exercise is not always better—the “sweet spot” matters 🎯 One of the study’s most interesting findings was a U-shaped relationship between exercise volume and blood pressure. In simple terms: ✅ A small amount of exercise was better than none✅ A moderate weekly amount produced the greatest benefit➖ Beyond a certain point, adding more exercise did not produce additional blood pressure reduction The strongest overall effect appeared at approximately 830 MET-minutes per week. At this level, the model estimated average reductions of approximately 10.0 mmHg systolic and 5.6 mmHg diastolic. Benefits began at much lower activity levels, while the effect started to plateau at higher volumes. “MET-minutes” may sound complicated, but the practical message is simple: 👉 Aim for a sustainable amount of exercise that you can repeat every week. The study translated its results into approximate weekly exercise targets. For example: * Moderate aerobic exercise: approximately 150–160 minutes per week * Moderate combined aerobic and strength training: approximately 200–225 minutes per week * Vigorous combined training: approximately 130–150 minutes per week * HIIT: approximately 55–60 minutes per week, excluding warm-up and cool-down These numbers are estimates, not rigid targets. The appropriate dose depends on the activity, its intensity, your fitness and your health. The findings are broadly consistent with current American Heart Association recommendations to accumulate at least 150 minutes of moderate aerobic activity or 75 minutes of vigorous activity per week, while adding muscle-strengthening exercise on at least two days. The practical lesson You do not need to train like an athlete to improve your blood pressure. Consistency is more important than occasional extreme workouts. A realistic weekly target might be: 🚶 Three 30-minute brisk walks🏋️ Two 15-minute strength or isometric sessions🚴 One 45-minute walk, cycle or other aerobic activity🧘 One short yoga, stretching or recovery session This provides variety without requiring long workouts every day. If you are currently inactive, begin with less. Even the study’s authors emphasized that relatively small amounts of regular activity can start producing benefits. 3. There is no single “correct” exercise—choose activities you can maintain 🌿 Combined training and HIIT ranked highest, but they were not the only effective options. The analysis found that all the exercise categories studied could reduce blood pressure, including: 🚶 Aerobic exercise🏋️ Dynamic resistance training🧱 Isometric exercise⚡ HIIT🧘 Yoga☯️ Tai chi🔄 Combined training Yoga and tai chi performed particularly well, ranking behind combined training and HIIT and ahead of conventional aerobic or resistance exercise in parts of the analysis. These mind-body activities combine movement with controlled breathing, relaxation and attention, which may help reduce excessive activation of the sympathetic “fight-or-flight” system. Isometric exercise—such as wall sits, planks and handgrip training—also lowered blood pressure, although it ranked below several other exercise types in this particular analysis. That does not mean isometric exercise is ineffective. The researchers were unable to calculate an optimal isometric dose because most of the included isometric studies used similar, relatively low exercise volumes. They concluded that more research is needed on different isometric protocols. Another encouraging finding was that people who started with higher blood pressure tended to experience larger reductions. Age and sex did not appear to significantly change the overall response to exercise. A simple blood-pressure-friendly weekly plan 📅 Here is one practical way to combine the study’s findings.
